Protein is essential for building and maintaining muscles, repairing tissues, supporting immune function, and carrying out many other important jobs in the body. It has also received increased attention for its potential role in weight management and body composition, as adequate protein intake may help preserve muscle during weight loss and support feelings of fullness, which can contribute to healthier eating patterns.
The recent Dietary Guidelines for Americans recommend prioritizing protein, but what does that mean for you? Here are three questions to ask yourself as you make decisions about your protein intake:
- How much protein do you need?
- What kind of protein should you choose?
- When should you eat protein?
How Much?
How much protein do YOU need? The recent Dietary Guidelines for Americans recommend a goal of 1.2 to 1.6 grams of protein per kilogram of bodyweight each day,1 (equivalent to 0.54 to 0.73 grams of protein per pound of bodyweight each day), adjusting as needed based on your individual caloric requirements.
Adjusting your protein intake to match your calorie needs is important because protein contributes calories to your diet. Consuming more protein than you need may increase your total calorie intake (each gram of protein provides 4 calories), while consuming too little may make it harder to maintain muscle, support immune health, repair tissues, and produce the enzymes and hormones your body needs to function properly. Over time, consuming more calories than your body needs, whether from protein, carbohydrate, or fat, can contribute to an increase in body fat because excess energy is stored in the body as fat.2
Stay within your calorie limit
It is important to stay within your calorie needs to maximize the benefits of protein without compromising overall nutrition. Once you know your daily calorie needs, you can determine how much protein is right for you.
With all the current attention on protein, it’s easy to assume you need more, but you may already be meeting your protein needs. While protein is important, focusing too heavily on it can crowd out other nutrient-rich foods that provide fiber, healthy fats, vitamins, minerals, and other nutrients needed for good health. This can be especially important when trying to lose weight, since a lower calorie intake leaves less room for a variety of foods. Even if you stay within your calorie needs, emphasizing protein at the expense of other foods may make it harder to get the full range of nutrients your body needs. A balanced eating pattern helps ensure you get enough protein while also providing the variety of nutrients your body needs to function properly.3
Try tracking
A great way to assess your current protein intake is to track everything you eat and drink for a few days without changing your usual eating habits. Doing so can help you identify how much protein you’re getting on a regular basis. Look for an app that tracks macronutrients (protein, fats, and carbohydrates), such as Cronometer, MyFitnessPal or MyNetDiary, so you can specifically see your protein intake.
Remember, the Dietary Guidelines for Americans protein recommendations are part of a broader guidance to prioritize diets built on whole, nutrient-dense foods, including protein foods, dairy, vegetables, fruits, healthy fats, and whole grains.1 Each person is unique with their own unique genetics, metabolism, hormones, and body composition (how much body fat versus muscle mass you have)4 – all of which may contribute to how your body responds to the food you eat. Research is ongoing to better understand optimal macronutrient distributions – including protein, fats, and carbohydrates – for different health outcomes and populations.
Calculating your protein needs
To estimate your protein needs, first find your weight in pounds and divide it by 2.2 to convert to kilograms. Then, multiply your weight in kilograms by a value within the recommended 1.2-1.6 range. If you are a highly active individual, your protein needs may be closer to the high end of the recommendation while a less active person’s protein needs may be closer to the lower end of the recommendation. Remember, age, gender, body composition, hormones, genetics, physical activity level, and more all influence the amount of protein you need. If you have any questions or concerns about the amount of protein you need, it is always best to consult your doctor or a registered dietician to navigate your specific needs. They can help tailor your protein recommendations based on your age, activity level, health conditions, and overall dietary needs.
Consult with your provider
Consult with your doctor or a registered dietitian, especially if you have any chronic health condition(s). Too much protein has the potential to put extra stress on the kidneys because the more protein waste that needs to be removed, the harder the kidneys may need to work to get rid of it.5 This may be particularly important for people with kidney disease. An estimated 30 million Americans have kidney disease, but only about 10% are aware of it because symptoms often don’t appear until the disease has progressed.6 Research continues to examine the effects of high-protein diets on both kidney and bone health, with some studies finding no adverse effects in healthy adults within commonly studied intake ranges.7,8
What Kind?
What kind of protein should you choose? For healthy adults, start with whole foods whenever possible. A balanced diet that includes a variety of healthy protein sources is a great place to begin, such as:
- lean meats
- eggs
- legumes (beans, peas, lentils, including soy)
- nuts
- seeds.
Consider your lifestyle. Don’t let inconvenience keep you from meeting your protein needs. Both dry and canned legumes as well as canned fish like tuna and salmon can be great ways to add protein with convenience. Healthy cooking methods like grilling, broiling, and roasting can be quick ways to get dinner on the table with protein – be sure to use a food thermometer for meats, egg dishes, and casseroles to ensure they are cooked to safe temperatures.
Though lean meats, eggs, and dairy can be excellent animal sources of protein, if you’re vegan, vegetarian, or simply trying to emphasize a more plant-based diet, you can find a variety of foods that supply the protein you need.
A common misconception is that plants are poor sources of protein because many are not considered “complete” proteins. Your body uses 20 amino acids to build the proteins it needs, but nine of these are essential, meaning they must come from food.
- Complete proteins provide all nine essential amino acids.
- Incomplete proteins are lower in one or more essential amino acids.
Animal foods are complete protein sources, while most plant foods are incomplete, although some, such as soy foods, quinoa, amaranth, buckwheat, chia seeds, and hemp seeds, are complete proteins.
The good news is that you do not need every essential amino acid at every meal. Eating a variety of protein-rich foods throughout the day generally provides all the essential amino acids your body needs. While pairing different plant proteins, known as protein complementation, is one way to achieve this, it is not necessary to combine complementary proteins at the same meal. Examples of complementary protein pairings include peanut butter on whole wheat bread, hummus with whole wheat pita, beans with corn tortillas, and yogurt with nuts or seeds.

Note: Some people, especially older adults, may have difficulty taking in or absorbing enough protein due to reduced appetite, sensory changes, or chronic illnesses. In these cases, protein powders, drinks, or shakes may be a convenient option to help meet protein needs when food intake is insufficient. Talk with your doctor or a registered dietitian to determine what is appropriate for your needs. If you use these products, choose options that are third-party tested for quality assurance.9
Most importantly, focus on your overall eating pattern rather than solely on protein. A healthy eating pattern that emphasizes whole foods, including plenty of fruits, vegetables, and whole grains, while limiting ultra-processed foods and those high in added sugar and saturated fat, is more important for overall health than hitting a specific protein target each day.
When?
When should you eat protein? Protein should be evenly balanced at each meal throughout the day, rather than at one or two meals. Aim for good quality protein evenly distributed at each of your three main meals.9 Research suggests our bodies may use protein more effectively for muscle building when protein is distributed across meals. Some studies indicate that spreading protein intake throughout the day can support greater muscle protein synthesis over 24 hours compared with consuming most protein in a single meal, such as dinner.10
If you’re eating fewer calories to lose weight, a higher or well-distributed protein intake may help:
- Preserve lean muscle while promoting fat loss.11,12
- Increase satiety (feeling of fullness), which may support adherence to reduced-calorie diets.7,8
- Support exercise training recovery, which helps maintain muscle mass and strength during weight loss.13,14
Remember, protein does not work in isolation. Exercise, particularly resistance training, signals the body to build and maintain muscle, while protein provides the building blocks needed for that process.3,9 For this reason, both adequate protein intake and regular physical activity are needed to support improvements in body composition, better preservation of lean muscle during weight loss, and overall weight management.
