Have you ever heard the phrase, “a calorie is a calorie” when it comes to weight loss?

The idea suggests that as long as you consume the same number of calories, it doesn’t matter where those calories come from, and you’ll lose the same amount of weight.1 But is it really that simple? Let’s take a minute to unpack what is and isn’t true about calories and diet.

Although a calorie deficit is necessary to lose weight, not all calories are equal in terms of quality, how they’re digested, how they make us feel, how our bodies use them for energy, and their potential impact on our long-term success in maintaining weight loss.2,3 The type of food from which our calories come can have a critical impact on ~

  • How we feel while losing weight
  • Our ability to sustain weight loss
  • Our overall health and disease risk

What’s a Calorie?

A calorie is simply a unit of measurement for energy, just as we measure weight in pounds and distance in miles. To provide some context, a calorie is the amount of heat needed to raise the temperature of one gram of water by one degree Celsius. The calories in food supply our bodies with the energy we need to sustain life. Every cell in our bodies needs energy to carry out its specific tasks. When you eat food, it’s broken down to release energy, which is either used by your body right away or stored for later use, depending on your body’s needs.4 We need energy to move, digest food, and even breathe.5

Why Some Calories Matter More

Calorie intake isn’t just about quantity; it’s also about quality. Even if two foods have the same number of calories, they can affect your body in very different ways.4 For example, consider eating 100 calories of candy versus 100 calories from a handful of nuts. Your body treats these foods differently in terms of how they are digested, absorbed, and how energy is released from them.3

If you eat 100 calories of candy,

  • The refined sugar in candy is digested and absorbed very quickly, causing glucose to rapidly enter the bloodstream. This results in a sharp rise in blood sugar and insulin levels.
  • Insulin helps cells absorb and store this energy, and when energy intake exceeds the body’s needs, it can lead to fat storage.
  • Since candy is low in nutrients and not very filling, energy is released quickly, but you’re likely to feel hungry again relatively soon. This can encourage overeating and contribute to weight gain over time.4,6

If you eat 100 calories from a handful of nuts,

  • The high protein, fiber, and healthy fats in nuts slow down digestion and absorption of nutrients.
  • The slower digestion helps release energy gradually, which keeps you feeling full longer and provides sustained energy.
  • Nuts also provide important vitamins, minerals, and other beneficial compounds such as antioxidants, and some varieties also provide omega-3 fatty acids that your body needs to function properly.5,7

So, while calories are important, their quality plays a major role in both weight management and overall health.5

Calories and Body Weight

The phrase “a calorie is a calorie” does not mean that food quality doesn’t matter or that all foods affect health, fullness, and satiety in the same way.

Instead, it means that when it comes to weight loss (or gain), the total number of calories consumed still plays the dominant role.8

To lose weight, you still need to consume fewer calories than you burn, increase physical activity, or both. However, the quality of your food still matters. Different foods can affect hunger, fullness, energy levels, muscle maintenance, blood sugar, heart health, and overall nutrition in very different ways.9 Choosing more whole, nutrient-dense foods can support weight loss, weight management, and long-term health.

Food Volume and Composition: Why They Matter

The volume of food can play a key role in signaling fullness to the brain. For example, if you choose an apple with nut butter as a 200-calorie snack instead of a 200-calorie chocolate chip cookie, the apple snack is more nutrient-dense and will stretch your stomach more because of its greater volume, water, and fiber content. This helps send fullness signals to your brain. The cookie, on the other hand, is digested more quickly because it provides little bulk, contains refined sugars, and is low in both fiber and water.2 As a result, there’s little to help you feel full and satisfied.

The composition of food is critical to human health. A healthy, balanced diet includes:

  • Protein-rich foods
  • Complex carbohydrates
  • Healthy fats.

These three macronutrients – proteins, carbohydrates, and fats – provide energy as well as essential vitamins, minerals, and other important substances our bodies need.5

Whole and minimally processed foods, like apples and natural nut butter in the example above, require more energy to digest, absorb, and metabolize than highly processed foods, making them the better choice for weight loss. The apple and nut butter snack also provides protein, dietary fiber, healthy fats, and water.2 Whole foods are especially important because the more a food is processed (mechanically broken down), the more quickly its calories are absorbed. Choosing whole and minimally processed foods can increase satiety and fullness, support balanced nutrition, and help reduce the risk of chronic disease – all of which are important for losing or maintaining a healthy weight.

Sustainable Diet and Weight Control

So, can weight be lost simply by reducing the calories we consume? While many factors contribute to weight loss, such as age, gender, height, weight, body composition, metabolism, hormones, genetics, and activity level,4,5 most people are able to lose weight by creating a calorie deficit.8 However, you will likely be a lot more satisfied and successful at both losing weight and sustaining that weight loss if you approach your diet as a healthy lifestyle, focusing on a wide variety of mainly whole, minimally processed, nutrient-rich foods.

While calories do matter, the human body is a complex system, and weight management involves more than just a simple “calories in versus calories out” equation. The way the body responds to food can vary between individuals and different types of foods. Different macronutrients (proteins, carbohydrates, and fats) have different effects on satiety and metabolism.10 Ongoing studies aim to better understand these complexities and guide recommendations that help reduce calorie intake while promoting healthy, nutritious, satisfying foods that reduce disease risk and support long-term health.
